When you feel anxious
Anxiety wants two things: certainty and escape. Neither is available, and chasing them makes it stronger. These work with it instead.
Make the out-breath longer than the in-breath
Four in, six out. The exhale is the part connected to the body’s braking system. Two minutes is usually enough to take the edge off — and it works standing in a corridor with nobody noticing. Use the guided version →
Name it out loud, in one plain sentence
“I am having the thought that I will humiliate myself.” That construction — I am having the thought that — puts a small, useful gap between you and the thought. It stops being a fact and becomes an event in your mind.
Ask what your anxiety is predicting, then write it down
Be specific: what exactly does it say will happen, and how bad, and how likely? Then check afterwards. Anxiety is a poor forecaster, but you will never notice that unless you have the prediction in writing.
Do the thing five per cent sooner
Not the whole thing. Open the email. Dial the first three digits. Put the trainers on. Avoidance is fuelled by the relief that follows it; approach is fuelled by the discovery that you survived.
Move your body before you try to think clearly
Ten minutes of anything brisk will change the chemistry you are trying to reason with. Reasoning with a flooded nervous system is like arguing with someone who cannot hear you.
Give reassurance-seeking a budget
Asking “are you sure it’s fine?” relieves anxiety for about forty seconds and strengthens it for the next week. Allow yourself to ask once. After that, tolerate the not-knowing on purpose — it is a trainable skill.
Set the phone down before bed, not because it is virtuous
Because scrolling is a highly effective way of feeding a threat-detection system that is already over-tuned. You are not weak-willed; the feed is built to hold you.
Postpone the worry rather than fighting it
Write it down and tell yourself you will get to it at six o’clock. Suppression rebounds; postponement mostly works. Try the worry window →
